You may have slept with the hand under your head, used mobile for long, worked on a laptop, or any similar act which would overload the triceps. Do light stretching, apply ice and avoid risk factors.

There are many reasons for triceps strain,  avoid over head activities and weight lifting and avoid sleeping on the affected side

start getting physiotherapy sessions (ultrasound therapy and TENS) done for 10 days

Avoid stretching exercises for 2 weeks.  Try to keep ice packs thrice in a day and mild analgesics can be given for 5 days twice in a day and avoid vigorous massage.

What you are experiencing seems to be refereed pain from your Rotator cuff. Tricep is an elbow extensor so if your triceps was affected then you would be feeling pain in movements of elbow. The movements you have mentioned are that of shoulder and scapula so there are higher chances that you have got your rotator cuff strained in some way.
Next Steps
Would advice you to go to a nearby physiotherapy clinic which specializes in musculoskeletal pain.
