Do the cat/cow stretch. Get on all fours, with your arms straight and your hands directly under your shoulders; your knees hip-width apart.
Apply Hot Fomentation twice daily.
Avoid bending in front.
Postural Correction- Sit Tall, Walk Tall.

Hello,
From symptoms you are presenting it looks like you have strained your muscle, which is why it must have gone in spasm.
For now :
1. Rest ( lying down)
2. Ice the painful area ( use can use a cold pack/ice bag)
10-12 mins/4-5 times/ day
